- Positive splits – the first half faster than the second. Common in practice, rarely intentional, and usually the result of starting too fast.

How to calculate your race split times

50:00 is 3,000 seconds. 3,000 / 10 = 300 seconds, so each kilometre split target is 5:00.
Example: marathon in 3:45:00

Lap splits: pacing on a 400 m track
Track racing changes the unit. Instead of checking a kilometre marker every few minutes, you get feedback every 400 m, which is roughly every 60 to 120 seconds. That makes lap splits the most precise pacing tool available to any runner, and it is why track athletes talk in laps rather than kilometres.
The conversions worth memorising on a standard 400 m outdoor track:
- 800 m – 2 laps
- 1500 m – 3.75 laps
- Mile – just over 4 laps (1,609.34 m, so 4 laps plus 9.34 m)
- 3000 m – 7.5 laps
- 5000 m – 12.5 laps
- 10,000 m – 25 laps
To find your lap split, divide your target time by the number of laps. A 22:30 track 5000 m is 1,350 seconds over 12.5 laps, which is 108 seconds, or 1:48 per lap. A 45:00 track 10,000 m is 2,700 seconds over 25 laps, giving the same 1:48. A 4:30 1500 m is 270 seconds over 3.75 laps, or 1:12 per lap.
The mile is the awkward one, because it is not a whole number of laps. A 6:00 mile works out at about 1:29 per 400 m rather than a flat 1:30, since those extra 9 m still have to be run. Coaches usually simplify to four laps of 1:29 and treat the final straight as the buffer.

Relay splits: 4×400, distance medley and clean handovers
Relay pacing works differently again, because your split is not a checkpoint within your own race – it is your entire contribution to someone else’s result. Every runner needs a number before the gun, and those numbers have to add up.
For a 4×400 m relay, divide the team target by four. A team chasing 3:30 needs an average of 52.5 seconds per leg. A team chasing 4:00 needs 60 seconds flat. Those are averages, not instructions: most teams run their fastest athlete on the anchor leg and accept a slightly slower opening split, so the individual targets are rarely identical.
The distance medley relay is less intuitive because the legs are different lengths. The standard DMR runs 1200 m, then 400 m, then 800 m, then 1600 m, for 4,000 m in total. You cannot divide the team goal evenly here. Instead, assign each leg a target based on that athlete’s current fitness at the distance, add the four together, and check the total against your goal. One detail that catches teams out: the handover. Relay splits are measured from baton to baton, not from the moment you start running. A slow exchange shows up in someone’s split even when they ran the leg perfectly, so practise handovers as seriously as you practise pace.
Hyrox and hybrid-race splits
Hybrid racing has created a new kind of split problem. A Hyrox race alternates eight 1 km runs with eight workout stations, so your finishing time is the sum of two very different things: eight running splits and eight station times, plus the transitions between them.
Pacing this well means treating the running splits as the controllable part. Adjusting splits for hills, heat and wind

Even splits assume a flat course in mild weather. Real races rarely offer both.
Hills: expect to lose 10 to 15 seconds per kilometre on significant uphills and to regain some of it on the descent. Do not try to hold flat-course split pace on a climb. Match the effort, not the number, and let it average out across the full distance.
Heat: for every 5 degrees Celsius above 15, add roughly 1 to 2% to your split times. A 5:00 per km target becomes 5:05 to 5:10 in warm conditions. Check race-day weather conditions before you finalise your plan.
Wind: headwinds in the first half mean you may positive-split slightly even with good pacing. Build in a buffer of 5 to 10 seconds per kilometre for exposed sections and plan to recover time in sheltered stretches.

How to hold your splits on race day
A split table is only useful if you check it during the race. A practical approach:
- Print or screenshot your split table. Tape it to your wrist, write the key splits on your hand, or save it to your watch face.
- Check at every marker. Compare cumulative time against target. A few seconds off is fine. Thirty seconds off after 3 km means you adjust now, not later.
- Use the first 2 km as a calibration zone. Adrenaline will push you faster than planned. Hold back consciously. If your first split is 15 seconds quick, you are going too hard.
- Bank time with effort, not speed. If you feel strong at halfway, do not accelerate sharply. Hold pace and let effort rise gradually. The closing stages will feel hard regardless. Arriving there with something in reserve is the whole point.
